5 Stretching Routines for Desk Workers

By Ethan Cole · Mar 11, 2026 · 2 min read

Sitting for eight hours can leave your neck feeling like a coat hanger and your hips like they have filed a formal complaint. These five short routines target the areas desk work commonly stiffens: neck, shoulders, wrists, back, hips, and legs. Do them once or twice during the workday, staying below the point of pain.

1. The Two-Minute Neck Reset

Sit tall with both feet flat. Let your right ear drift toward your right shoulder and hold for 20 seconds. Repeat on the left. Then turn your head slowly to look over each shoulder, holding 15 seconds per side. Finish with five gentle chin tucks: pull your chin straight back, as if making a small double chin, and hold each for three seconds.

Keep your shoulders relaxed. A stretch should feel mild, not like you are trying to detach your head.

2. Shoulder and Chest Opener

Stand beside your desk. Clasp your hands behind your back, straighten your elbows, and gently draw your hands down while opening your chest. Hold for 30 seconds.

Next, place your right forearm against a doorframe with your elbow at shoulder height. Turn your body slightly left until your chest stretches. Hold 20 seconds, then switch sides. Repeat both movements twice. This is particularly useful after an afternoon spent leaning toward a laptop.

3. Wrist and Forearm Routine

Extend your right arm with the palm facing up. Use your left hand to pull the fingers gently toward the floor for 20 seconds. Turn the palm down and draw the fingers back toward you for another 20 seconds. Switch hands.

Repeat once more if you type heavily. Keep the elbow straight but not locked, and stop if you feel tingling or sharp pain.

4. Seated Hip and Back Flow

Sit near the front of your chair. Cross your right ankle over your left knee and hinge forward with a straight back until you feel the stretch in your right hip. Hold 30 seconds, then change sides.

Place both feet wide, rest your hands on your thighs, and slowly rotate your chest toward the right. Hold 15 seconds, then rotate left. Do two rounds. A stable office chair is essential; wheeled chairs are surprisingly enthusiastic about betrayal.

5. Standing Leg Reset

Stand behind your chair and hold its back. Step your right foot behind you, keeping the heel down and the back leg straight. Hold 25 seconds for a calf stretch, then bend the back knee slightly to move the stretch lower. Switch legs.

Follow with 10 slow heel raises to encourage circulation.

FAQ

### How often should desk workers stretch?

Aim for two to five minutes every hour, plus one longer five-minute routine at lunch. Set a recurring reminder on your phone or computer; relying on memory is how stretches become a quarterly event.
